How 16 Weeks of Structured FTP Training Increased My Power Across Every Duration
If you want to become a stronger cyclist, simply riding more isn’t enough. The biggest improvements come from following a structured training plan with a clear purpose.
Over the last 16 weeks, I committed to exactly that. You can find the first 12 weeks of my program here. And the last 4 weeks you can find further into this blog post.
Instead of chasing random hard efforts, I focused on progressive FTP training, sweet spot intervals, Zone 2 endurance, and later shifted towards explosive power and VO₂max work. The result was something I honestly didn’t expect: improvements across every power duration from 5 seconds to one hour.

Looking at the numbers, it’s clear that the biggest gains didn’t come from one magical workout. They came from consistency and following the right progression. But as you can see my 8 to 20 min effort is quite similar, and my efforts on 8 min, 10 min and 15 min could be higher, but i have not tried doing pushes on those efforts yet. I also know that better technique gives more watts too, and some of the gains is coming from that too.
My weight even decreased 2-3 kilo in this period as well.
Phase 1: Building My FTP Foundation
The first 12 weeks were almost entirely focused on increasing my aerobic engine.
Most riders want to spend every ride going hard, but that’s often the fastest way to plateau.
Instead, my training was built around three key elements:
– Long Zone 2 endurance rides
– Sweet Spot intervals (around 88-94% of FTP)
– A small amount of VO₂max work
This combination allowed me to increase my aerobic capacity while keeping fatigue under control.
Sweet Spot training is incredibly effective because it delivers a high training stimulus without requiring excessive recovery. Combined with several hours each week in Zone 2, it helped improve mitochondrial function, fat oxidation, muscular endurance, and ultimately my FTP.
If your goal is to improve your Functional Threshold Power (FTP), this is where most of your work should happen.
Phase 2: Adding High-Intensity Power
During the final 4 weeks, the focus changed completely.
Instead of primarily riding at threshold, I started targeting my anaerobic system and neuromuscular power.
Training included repeated efforts such as:
- 10-second maximal sprints
- 15-second sprints
- 30-second power intervals
- 1-minute all-out efforts
- 2-5 minute VO₂max intervals
These sessions taught my body to produce significantly more power while also improving my ability to recover between hard efforts.
Interestingly, this block didn’t just improve my sprint power.
My longer-duration power also continued increasing because the stronger top-end power improved my overall cycling capacity.
Why FTP Training Works
Many cyclists think FTP training only improves 20-minute power.
That’s not true.
A well-designed FTP training program improves your ability to:
- Ride faster for longer
- Produce higher sustained watts
- Recover quicker between efforts
- Handle repeated attacks
- Increase overall endurance
- Raise your average speed on long rides
Your FTP is essentially the size of your engine. The bigger your engine becomes, the higher every other training zone can move.
Watt-Based Training Beats Guesswork
One of the biggest reasons for my progress was training with a power meter.
Heart rate can be affected by heat, fatigue, hydration and stress.
Watts never lie.
Using power allowed every workout to have a specific purpose. Every interval had a target. Every endurance ride stayed controlled instead of accidentally becoming too hard.
Training with watts removes much of the guesswork and makes progression measurable.
The Biggest Lesson
The biggest takeaway from these 16 weeks wasn’t any single interval session.
It was consistency.
There were no miracle workouts.
No secret supplements.
No shortcuts.
Just structured training, progressive overload, enough recovery, and showing up week after week.
That’s exactly how sustainable performance is built.
Final Thoughts
Whether your goal is to increase your FTP, ride faster in group rides, prepare for gran fondos, improve racing performance, or simply become a stronger cyclist, structured watt-based training is one of the most effective approaches available.
After just 16 weeks, I improved power from explosive 5-second efforts all the way to my one-hour power.
The numbers speak for themselves.
The key wasn’t riding harder.
It was riding smarter.
